Additions beat restrictions.

The best-proven diet moves are things you add: vegetables and fruit, fiber, enough protein, water. Modeling of large cohorts puts a sustained shift toward that plate at several extra years, more the earlier you start.

The numbers are not subtle.

Five servings of fruit and veg a day tracks with about 13% lower mortality. 25 to 29 grams of fiber tracks with lower risk across every major outcome: CHD death −31%, heart disease −24%, stroke −22%, diabetes −16%, colon cancer −16%, all-cause −15% (Reynolds 2019). Each daily sugary drink, about 7% higher. And in a controlled NIH ward study, an ultra-processed diet made people eat about 500 extra calories a day without noticing.
